How to set your macro split (and why most people overthink it)

Calories decide whether you gain or lose. The split decides how well you feel and train while it happens — which matters less than the internet suggests.

Search for the optimal macro split and you will find people arguing about 40/30/30 against 50/25/25 with the conviction of theologians. Most of that argument is about a variable that matters considerably less than the one nobody argues about, which is how many calories you eat in total.

The hierarchy that actually matters

Think of nutrition decisions in descending order of impact.

Calories determine whether you gain or lose weight. Nothing further down the list overrides this. Controlled feeding studies that hold calories and protein constant while varying the carbohydrate-to-fat ratio consistently find similar changes in body weight and body fat.

Protein is the one macronutrient with a target worth hitting precisely, because it protects lean mass in a deficit and supports its gain in a surplus.

The carbohydrate and fat balance comes third. It influences training performance, satiety and adherence — real things — but it is not what decides whether the scale moves.

Meal timing and food order come a distant fourth, and are where most people spend a disproportionate amount of attention.

Set protein first

Protein is the anchor because it is the only macro where falling short has consequences you cannot compensate for elsewhere. In a deficit, insufficient protein means a larger share of lost weight comes from lean tissue. In a surplus, it limits how much of the gain is muscle.

Our calculator sets protein from lean body mass when you supply a body-fat figure, and from total bodyweight otherwise. This distinction matters: two people at ninety kilograms, one at twelve percent body fat and one at thirty-five, have very different amounts of metabolically relevant tissue, and scaling from total weight inflates the target for the second.

Protein also has the highest thermic effect of the three macros and tends to be the most satiating per calorie, which makes a deficit easier to sustain. That is a secondary benefit, but it is a real one.

Then a fat floor, not a fat target

Dietary fat is necessary for hormone production and the absorption of fat-soluble vitamins. The useful concept is a floor rather than a target — a level below which you should not go, with everything above that being preference.

A common floor is around 0.8 grams per kilogram of bodyweight, and our calculator enforces it. Sustained intakes well below this have been associated with unfavourable hormonal changes, and the practical experience of very low-fat diets is that food becomes unsatisfying quickly.

Above the floor, more fat is a legitimate choice. Some people find higher-fat meals more satiating and prefer to spend their remaining calories there.

Fat has a minimum you should respect. Beyond that, the ratio is preference, not physiology.

Carbohydrate takes the remainder

Whatever calories are left after protein and fat go to carbohydrate. This is not a demotion — for most people who train, carbohydrate is where the majority of remaining calories should sit, because it fuels the high-intensity work that drives adaptation.

It is also worth saying plainly that the split itself does far less than the internet suggests. A meta-analysis of 32 controlled feeding studies, swapping carbohydrate for fat at matched calories and matched protein, found no metabolic advantage to carbohydrate restriction — if anything, energy expenditure and fat loss were marginally greater on the lower-fat side, by an amount too small to plan around. 1 Once protein and total calories are set, the remaining ratio is mostly a question of what you can train on and stick to.

Which is not the same as saying it makes no difference at all — the difference just shows up somewhere other than metabolism. When 17 obese men were fed either a very-low-carbohydrate or a medium-carbohydrate diet at the same protein intake and allowed to eat as much as they wanted, they reported less hunger and ate less on the low-carbohydrate arm, and lost more weight over four weeks as a result. 3

Read together, the two findings say something more useful than either alone. Composition does not change what a calorie does to you; it can change how many calories you end up eating. That is an adherence effect, and adherence is the thing that actually decides outcomes — which is why the right split is the one you will follow, not the one with the best theory attached.

Training hard on very low carbohydrate is possible, but performance in glycolytic work — sets in the six-to-twenty rep range, intervals, repeated efforts — is where the cost shows up first. If your sessions feel flat and your calories and sleep are adequate, carbohydrate is the first thing to look at.

The converse is also true. Very low fat in order to maximise carbohydrate runs into the floor discussed above. Both extremes have costs, which is why the sensible region is broad and central rather than at either edge.

The bottom line

Set protein from lean mass, put a floor under fat, and let carbohydrate take what is left. Then stop optimising and start executing, because a split you follow for three months beats a theoretically superior one you abandon in a fortnight.

  1. Corrected the minimum-calorie floor. The calculator previously allowed targets down to 1,000 kcal — below the 1,200 (women) / 1,500 (men) minimum stated elsewhere on this site. Aggressive deficits now stop at the correct floor and say so. If you used this tool before this date at a large deficit, your target was too low.
  2. Goal presets now scale with your maintenance calories (a 20% deficit) instead of applying a flat 500 kcal cut. A fixed 500 is a mild deficit for a large person and a severe one for a small person; a percentage treats both correctly.
  3. Added an energy-availability check. Intake can clear the calorie floor and still be too low relative to your lean mass and training load; the tool now flags that case.
  4. All calculators now state that they are built for adults aged 18 and over. The equations behind them were developed and validated on adult bodies and do not produce meaningful results for anyone still growing.
